Sub-5 marathon training plan

Under five hours is a goal that fits a busy life: three runs a week, one of them long. Here are the paces and a 16-week plan built around that.

What a sub-5 marathon takes

4:59:00 means 7:05 per kilometre (11:25 per mile), with about 2:29:30 at halfway. The equivalence model puts it level with a 10K in about 1:05:00 or a half marathon in about 2:23:25.

For many runners the challenge is not the pace but the time on their feet. Five hours of running and walking is a long day, and the plan builds toward it slowly.

Your training paces

Marathon pace 7:05 /km 11:25 /mile Your goal, held for the whole race.
Easy 8:09–9:00 /km Most of your running, long runs included.
Threshold 6:26–6:38 /km The pace you could race for about an hour.
VMA 6:01–6:10 /km About your 3 km race pace, for short repeats.

The 16-week sample plan

This is what Run 42 builds for a 4:59 goal with three runs a week and a Sunday long run, for a runner whose last race was a 10K. It starts near 26 km a week and peaks around 42 km.

With three runs a week, every run counts. In the peak weeks there is no filler: one marathon-pace run, one threshold or VMA session, and the long run, which reaches 3h00. Rest days in between are part of the plan, not a gap in it.

Making sub-5 happen

  • Consider run-walk. Walking for a minute every few kilometres, from the start, often gives a faster finish than running until you can’t. Try it on long runs first.
  • Fuel and drink on schedule. Carbohydrate every 30 to 45 minutes, and drink to thirst. Over five hours this matters more than pace.
  • Know the time limit. Many big marathons close the course somewhere between six and seven hours. Each race page here lists its own.
  • Add walking or cycling on rest days if you have the energy. Gentle movement helps; extra hard running does not.
